mechanism
Gratitude is the same comparison engine that runs envy, read from the other end: instead of the gap to what you lack, it registers what is already here. It is the cheapest available correction to the brain's negativity bias — not because it is nice, but because it forces attention onto data the system routinely skips.

good: no object, just fine · satisfied: it is enough, and it is about you · relieved: something bad ended · proud: the credit is yours, here it goes outward

warmth in the chest, slower breathing, the urge to tell someone or to do something for them

Stay with the specific thing rather than the general idea. «Grateful for my life» stores nothing; «Zhora came over when I was flat» stores a person, a day and a fact.
what to do
Name it precisely: to whom, for what. If it is a person, tell them — gratitude that reaches the other person does two jobs at once and strengthens the thing you were grateful for.

do not make it a duty exercise: forced lists produce nothing · do not use it to overwrite a real problem — both can be true · do not keep it entirely inside your head
if you do nothing
The negativity bias keeps its default settings: the record fills with what went wrong, and the people who showed up never appear in it. Then the story of your year is technically accurate and completely unfair.
